Progressive overload: the one idea behind getting stronger

2026-10-10 · Pensum

Your body adapts to what you ask of it. To keep improving, ask for a little more. That is progressive overload.

Four ways to do more

  • More weight on the bar.
  • More reps with the same weight.
  • More sets of the lift.
  • Better quality: a fuller range of motion or a slower, controlled lowering.

A simple plan

Pick a rep range, say 6 to 10. Stay at one weight until you hit 10 on every set, then add the smallest jump you have and start again at 6. Rest between sets long enough that you can repeat the effort.

How to know it is working

You need to remember what you did last time, which is why logging matters. Pensum shows your previous sets while you train and flags personal records. Watch the trend of your estimated 1RM on a lift, not a single session.

When you stall

  • Check sleep and food first.
  • Take a planned lighter week, a deload.
  • Change the rep range or swap in a close variation, such as one of the squat alternatives.
